Equipment: Figure 8 tubing or some type of resistance tubing

Warmup: Five rounds of bear crawl for 30 seconds, walking lunge for 30 seconds.

Workout: 3-5 rounds

  • Pushups: 8-12 reps
    • Band rows: 8-12 reps (Sit with feet extended and hook center of band around your feet. Row the handles towards your lower rib cage.)
    • Lunge jumps: 10 reps (plyometric jump from a lunge position)
    • Leg lift 6” hold: to leg drop (lie on your back, straighten your legs and lift your heels 6 inches off the ground. Do not arch your back or let your hips roll into anterior pelvic tilt)
    • Run ¼ mile (start at “steady” pace and continually accelerate to near max pace).

Notes: Rest 2-3 minutes between rounds. Move quickly between the other exercises. The leg lift is done until you can’t hold your legs up at 6” and keep a neutral spine. The lunge jumps are both a hip hinge and squat pattern. If you are doing this workout for an extended period of time, track your heart rate recovery after the run to measure conditioning progress.

Progression: Add the resistance tubing to the pushups if necessary. For the figure 8 tubing rows, double up the band and use one hand to add resistance. Beyond that, increase reps or get a heavier resistance tube. Increase hold time for leg lifts and run faster on the ¼ mile.

Emphasis: Because this is a “road warrior” program, the emphasis is showing up and getting some quality work done, and doing it quickly with minimal equipment. You are probably not going to pack a kettlebell in your carry on luggage ; ). No excuses! The loading is enough to maintain strength and the running adds a heavy dose of conditioning.
